Double sessions today.

For the AM the session is going to be short and fast.

We have a 1k warm up run before we tackle the CrossFit WOD which is ‘HELEN’. She is fast, unforgiven and demanding! But once you’ve completed it your going to feel awesome. 3 rounds for time of 400m run, 21 KB swings and 12 pull ups.

PM session we will tackle the strength element, which today is Deadlifts (which mean deadlift and donut day) and thank to @ being a year older we have donuts on tap. For the deadlift we are doing 5 sets of 5 reps at 60% of your 1rm. Following this we will be doing a version of what was yesterdays WOD which is a 10 minute AMRAP of 10 deadlifts scaled to 100kg or the wight you feel comfortable for 10 reps at and 20 decline crunches or GHD sit ups! With this try to go at a good pace but make sure that technique when deadlifting doesn’t become compromised. You final score is the amount of rounds plus reps completed.

Back to double sessions today.

For the AM

Back to the running this week! Today is a LISS 5k working around your 65-70% effort mark, nothing crazy but still aim for that sub 30 min mark.
Strength element is squat and push presses.
For squats it’s 5 sets 5 reps @75% your 1rm plus 2.5kg increase on last Monday. Push presses we will be hitting 5sets of 3 @70% 1rm

PM session is all about working on that engine.
Workout 1 is Saturdays CrossFit WOD, 3 rounds for time of 50 med ball cleans and 800m run.
Workout 2 is a 27-21-15-9 of cals on the rower-decline crunches-bike cals. With this you can literally go for broke.

So Wednesday is Star Wars day so i thought these would be fun especially if you have kids and want them to be the "cool" one's at school.

Gingerbread Wookiee Cookies

Here’s what you need:
375g flour
170g melted butter
165g sugar
180g molasses/black treacle
120ml water
1 tsp baking soda
1 tsp ginger
2 tsp cinnamon
1 tsp salt
1 egg

How to make these cuties:

Combine all ingredients in a medium mixing bowl. Once dough begins to form a ball in the centre, dust generously with flour. Separate into three sections to make rolling easier. Cover dough with plastic wrap or wax paper and chill for at least 4 hours, or overnight.
Dust a smooth surface with flour, and roll out a section of the dough to about 1/4 inch thick. Use a gingerbread man cookie cutter, or a knife to slice out your Wookiees.

Wookiees are tall, so you may want to stretch out the head and feet! Place on parchment paper on a baking sheet, and score the cookie’s surface to look like fur.

Bake at 350˚F/180˚C for 10-12 min.

Your Wookiees will puff up quickly! Next, with melted chocolate in a piping bag, add the bandolier, eyes and nose.

These Wookiee cookies are soft and *Chewie*. Enjoy!

If you are using body fat as a gauge for your results make sure you use the same method of body fat testing, you do it under the same conditions & use other methods of tracking or visual measurement etc otherwise this data is just null and void.
